Cable triceps pushdown

Cable triceps pushdown is a simple machine exercise to focus on your triceps without balancing a barbell or dumbbells. You can control the weight, range of motion, and speed easily. It works well for beginners and also as a finisher in an arm or upper body workout.

How to do it

  1. Stand facing the high pulley on the cable machine, feet about hip-width apart, knees slightly bent.
  2. Grab the bar with a pronated grip (palms facing down) and pin your elbows to your sides, just in front of your ribs.
  3. Lean your torso very slightly forward while keeping a neutral back, without arching your lower back.
  4. Start with your elbows bent around 90 degrees, then push the bar down until your arms are almost fully straight.
  5. Keep your elbows glued to your sides for the whole movement, do not let them drift forward or flare out.
  6. Control the way up in 2 to 3 seconds, letting the bar rise only to where you still feel tension, and avoid slamming the weight stack. Exhale as you push down, inhale as you return.

Common mistakes

  • Elbows drifting forward

Instead : Stand a bit closer to the machine, keep your elbows pressed to your ribs, and think of pushing the bar straight down, not away from you. If you need to swing your elbows forward to finish a rep, the weight is too heavy.

  • Overarching the lower back to force reps

Instead : Keep your knees slightly bent, brace your core like you are preparing for a small punch to the stomach, and pick a weight you can move without cranking your lower back.

  • Never straightening or fully locking the arms

Instead : Push until your arms are almost straight so your triceps can work hard, but avoid snapping your elbows at the bottom. Keep a tiny bend at the end of the movement.

  • Letting the weight drop on the way up

Instead : Take 2 to 3 seconds for the return and keep tension in your triceps the whole time. If the plates are loudly clanking together, slow down and slightly reduce the weight.

Coach tips

  • Focus on keeping your elbows pinned to your sides from first to last rep; if they flare out, reset your position before the next rep.
  • Look straight ahead and keep your torso steady, so you are not cheating with your body weight to move the load.
  • A simple tempo that works well is about 1 second to press down and 2 to 3 seconds to come back up under control.
  • To progress, increase the load gradually or add a few reps as long as your technique stays solid and controlled.

Variations

  • Do the same movement on a cable crossover station if the main cable machine is busy.
  • Use a different attachment available on the pulley (for example a straight bar instead of your usual one) to slightly change how your triceps feel the exercise.

Sets and reps

Cable triceps pushdowns are often done for 3 to 4 sets of 8 to 15 reps, usually toward the end of an upper body or arm session. Loads are often kept moderate so you can keep clean form and steady tension on your triceps.

Common questions

What should I feel during cable triceps pushdowns?

You should mainly feel your triceps working, especially in the lower half of the movement when your arms are close to straight. If you mostly feel your lower back or you have to lean a lot to move the weight, reduce the load and stabilize your torso more.

Where should I place my feet for triceps pushdowns?

Set your feet about hip-width apart with your knees slightly bent. Some people prefer one foot a bit forward for extra stability; the key is that you feel solid and can press down without your body shifting around.

Is this exercise good if I’m new to the gym?

Yes, many beginners use cable triceps pushdowns because the machine guides the movement and it’s easy to learn. Start with a light weight and focus on keeping your elbows in place and the motion smooth and controlled.

What are good alternatives if the cable machine is taken?

You can use overhead cable triceps extensions, rope triceps pushdowns, assisted dips, bar dips, barbell skull crushers, or close-grip bench press, depending on what your gym has and what you are already comfortable with.
