Machine back extension: how to do it right

The machine back extension mainly targets your lower back, with help from your glutes. The guided path can make it easier to control than a free bench. It’s a good fit if you want to strengthen your lower back in a progressive and stable way.

How to do it

  1. 1. Adjust the machine so the back pad sits around your upper back, and set the starting stop so you lean slightly forward at the beginning.
  2. 2. Place your feet flat and sit your hips all the way back in the seat, with your lower back against the start pad.
  3. 3. Grab the handles if there are any, take a deep breath in, and brace your torso.
  4. 4. Push the pad back with control, squeezing your lower back and glutes.
  5. 5. Stop when your body is straight; don’t overextend, and pause briefly at the top.
  6. 6. Return slowly to the start position in 2 to 3 seconds as you exhale, without letting the weight stack slam.

Common mistakes

  • Going too far and overarching the lower back

Instead : Stop when your body is straight. Think of locking in there instead of pushing past that point to avoid overextension.

  • Using momentum to start the movement

Instead : Lower the weight if you need to swing. Focus on a smooth push and keep tension in your lower back and glutes the whole time.

  • Hips sliding or lifting off the seat

Instead : Adjust the seat so your hips are well wedged. Keep your feet firmly planted so you stay glued to the machine.

  • Letting the weight drop on the way down

Instead : Control the return over 2 to 3 seconds. Keep slight tension even at the bottom so the machine doesn’t yank you forward.

Coach tips

  • Use a steady tempo: 1–2 seconds to push, a short pause at the top, 2–3 seconds to come back down.
  • Match your breathing to the movement: inhale at the start, exhale on the way back, without holding your breath too long.
  • If you’re new to lower back work, start with a slightly smaller range of motion and build it up over time.
  • When it feels easy, slightly increase the weight or add 1–2 reps per set to keep progressing.

Variations

  • 45° back extension if your gym doesn’t have the machine or if you prefer a less guided version.

Sets and reps

People often do around 3 sets of 10–15 reps on this machine, with a weight they can control through the full range of motion.

Common questions

Where should I feel the machine back extension?

You should mainly feel your lower back working, with some help from your glutes. If you feel sharp or unusual pain, stop and talk to a professional.

Can I do machine back extensions every workout?

Many people use it 1–3 times per week depending on their program and recovery. The key is giving your lower back enough time to recover between sessions.

What if my gym doesn’t have a machine back extension?

You can use a 45° back extension bench. The movement is similar for the lower back and glutes, but with less guidance than the machine.
