Biceps curl machine: how to use it properly
The biceps curl machine is a guided elbow flexion exercise where your arms rest on a pad while your biceps do the work. The machine limits cheating with your hips and back and keeps tension on the biceps. It works well for beginners and also as a finisher on arm day.

The essentials
- Keep the backs of your arms flat on the pad.
- Curl without lifting your elbows, lower slowly.
Muscles worked
- Primary
- Biceps
Setup
- Adjust the seat height so your armpits sit just above the arm pad.
- Place your upper arms flat on the pad, from under the biceps down to the elbows, with no gap between you and the cushion.
- Grab the handles with a comfortable underhand grip, palms up, wrists in a neutral position (not bent).
- Select a weight on the stack with the pin that you can move without swinging, keeping full control through the whole range.
- Keep your chest against the support or backrest and your feet planted flat on the floor for stability.
How to do it
- Start with your arms almost straight, elbows slightly bent, biceps engaged but not fully locked out.
- Inhale, brace your midsection, then start bending your elbows to bring the handles up, keeping your upper arms glued to the pad.
- Curl up over about 1–2 seconds until your elbows are well flexed and you feel a strong squeeze in the biceps, without letting your elbows lift off the pad.
- At the top, pause briefly to contract the biceps, without slamming the weight stack if it reaches the top.
- Lower the weight over 2–3 seconds under control until you’re back near the starting position, without fully locking out your elbows or losing tension in the biceps.
- Repeat for the planned reps, keeping the same tempo and avoiding any kicking with your back or shoulders.
Common mistakes
Letting the elbows lift off the pad
Instead : Keep your upper arms glued to the pad from start to finish. Think about pressing your triceps into the cushion and only moving at the elbow joint.
Using your back and body swing to lift the weight
Instead : Pick a weight you can control without leaning back. Keep your chest set against the support, lock your torso in place, and focus on bending only at the elbows.
Dropping the weight too fast on the way down
Instead : Count 2–3 seconds on the way down. If you lose control before the end of the set, move the pin to a lighter weight on the stack.
Locking the elbows out at the bottom
Instead : Keep a small bend at the bottom of the movement. Stop just before your elbows fully lock to keep constant tension on the biceps.
Coach tips
- Match your breathing to the reps: inhale as you lower, exhale as you curl the weight up during the effort.
- Squeeze the handles as if you want to bend them; this often helps you feel your biceps working more.
- You can use the weight stack for simple drop sets by quickly moving the pin to a lighter weight at the end of a hard set.
- To dial in the movement, start with a slower tempo, especially on the way down, before increasing the load.
Variations
- Single-arm machine biceps curl to focus on one side at a time or work on left-right imbalances.
Sets and reps
People often perform the biceps curl machine for 3–4 sets of about 8–15 reps, depending on the load and where it fits in the workout.

Common questions
Is the biceps curl machine good for beginners?
Yes. The machine guides the movement and supports your arms, which helps you learn to bend at the elbows without cheating with your back or hips. Start with a light weight to find your position and rhythm.
I feel my forearms more than my biceps, is that normal?
It can happen if you grip too hard with your hands or if your elbows move around a lot. Try to keep your upper arms glued to the pad, wrists neutral, and think about bringing your wrists toward your shoulders by driving the motion with your biceps.
Should I use the machine at the start or end of my arm workout?
Both can work. Many people use it at the end of the workout to finish off the biceps with a guided movement. You can also put it first if you want to focus on technique without having to stabilize free weights.
What can I do if the biceps curl machine is taken?
You can work your biceps with fixed-weight barbells, a multi-station cable machine, or another biceps curl machine that has horizontal arm pads, depending on what your gym has available.
