Lat pulldown machine

The lat pulldown is the seated machine where you pull the bar down toward your upper body to work your back and biceps. It’s a good option if chin-ups are still tough or you want a more controlled pull. Great to learn how to actually use your back instead of just your arms.

The essentials

  • Use the V-handle or a close grip.
  • Pull to your sternum, torso steady.

Back · Biceps

Setup

  1. Adjust the seat so your thighs are snug under the pads, but not crushed.
  2. Sit under the bar so you can grab it without leaning way forward.
  3. Pick a weight that lets you pull without swinging your body, around 8 to 12 controlled reps.
  4. Place your hands a bit wider than shoulder-width, palms facing forward, if it’s a straight bar.
  5. Bring your chest slightly up toward the bar while keeping your hips and glutes on the seat.

How to do it

  1. Sit tall with your feet flat on the floor and thighs locked under the pads.
  2. Grab the bar with your arms extended but not hyperlocked, shoulders gently down and chest up.
  3. Take a breath in, then start the pull by driving your elbows down, close to your body, like you want to put your elbows in your pockets.
  4. Pull the bar toward the top of your torso, without letting your body get pulled up or swinging back.
  5. Pause briefly at the bottom and feel your back working, then let the bar go up over 2 to 3 seconds, keeping the weight under control.
  6. Return to almost straight arms with your shoulders still down, then start the next rep.

Common mistakes

  • Pulling mostly with the arms

Instead : Think of starting each rep by pulling your shoulders down and squeezing your shoulder blades, then bending the elbows. You should feel your back doing most of the job, not only your biceps.

  • Leaning way back to cheat

Instead : Keep your lower back in contact with the backrest if there is one, and lock your torso in place. If you have to throw yourself back, the weight is too heavy, so drop the load.

  • Letting shoulders shrug up to the ears

Instead : Before you pull, set your shoulders down and away from your ears and keep them there the whole set. Imagine you’re trying to make your neck longer.

  • Pulling the bar too low

Instead : Stop the pull when the bar reaches the top of your torso. If you have to bend your wrists awkwardly or arch hard to go lower, you’re going too far.

Coach tips

  • Simple tempo: pull in 1 to 2 seconds, control the way up in 2 to 3 seconds. No bouncing at the bottom or top.
  • Breathe out as you pull the bar toward you, breathe in as you let the weight go back up.
  • If your biceps give out before your back, focus on “driving with the elbows” instead of thinking about your hands.
  • You can use the selector stack for drop sets: when you’re close to failure, move the pin to a lighter weight and keep going with almost no rest.

Variations

  • Close-grip lat pulldown: hands closer together to shift the feel a bit and put slightly more emphasis on the biceps.
  • Underhand lat pulldown: palms facing you, often easier to feel the biceps working along with your back.
  • Wide-grip lat pulldown: hands wider than shoulders to change the pulling angle for your back.

Sets and reps

You’ll often see the lat pulldown done for 3 to 4 sets of about 8 to 12 reps, or in slightly higher-rep sets to really feel the back working under control. It usually sits in the “back” or “pull” part of a workout.

Common questions

What should I feel during lat pulldowns?

Mainly your upper and mid-back working, with your biceps helping. You might feel a burning in the muscles by the end of the set, but no sharp pain in your shoulders, neck, or lower back. If you do, stop and talk to a professional.

How low should I pull the bar?

Bring the bar down toward the top of your torso. You want solid control without smashing the bar into yourself or arching hard and forcing range just to go lower.

Can I use lat pulldowns instead of chin-ups?

Yes, they’re often used as a replacement, especially when chin-ups are too hard. You can also combine both in one workout, for example doing chin-ups first, then using lat pulldowns to get more controlled volume for your back.

What can I do if the lat pulldown is busy?

You can use a multi-station cable machine and do a similar high cable pull, or switch to the seated row machine. Depending on your level, the assisted chin-up station is also a solid option for working your back.
