Seated machine dip

The seated dip machine lets you work your triceps without having to handle your full bodyweight. You sit in a stable position and press the handles down with your arms. It’s a good option if you want to isolate your triceps or if full bodyweight dips feel too hard for now.

Setup

  1. Adjust the seat so the handles are around shoulder height or a bit higher when you sit down.
  2. Sit with your back against the pad and your feet flat on the floor, roughly hip-width apart.
  3. Set the weight on the stack with the pin; start with a load you can control smoothly.
  4. Grip the handles firmly with your hands in line with your forearms, keeping your elbows close to your body.
  5. Try 1–2 partial reps to make sure the path feels comfortable for your shoulders and elbows.

How to do it

  1. Take a deep breath and brace your core lightly so you stay stable on the seat.
  2. Start from the top position with your elbows bent and the handles close to your torso, without letting the plates rest fully on the stack.
  3. Press the handles down by extending your arms until your elbows are almost straight, exhaling as you press.
  4. Keep your elbows close to your sides through the whole movement, without letting your shoulders shrug up.
  5. Control the return of the handles for about 2–3 seconds, letting your elbows bend until you feel a good stretch in your triceps, without bouncing off the stack.
  6. Repeat for your reps, keeping the same tempo and a comfortable range of motion for your elbows.

Common mistakes

  • Letting the plates slam the stack every rep

Instead : Keep a slight tension at the top. Stop just before the plates touch fully, then press down again under control.

  • Pressing too fast and dropping the weight on the way up

Instead : Aim for about 1–2 seconds on the way down (press) and 2–3 seconds on the way up. Stay in control, especially on the way back up.

  • Flaring the elbows out to the sides

Instead : Keep your elbows close to your body. If you have to flare them to finish the set, the weight is probably too heavy.

  • Leaning too far forward or lifting your back off the pad

Instead : Sit all the way back and keep your back on the pad. If you need to lean and twist to move the weight, lower the load and refocus on your triceps.

Coach tips

  • Use steady breathing: exhale as you press down, inhale as the handles come back up.
  • If you’re new to the movement, aim for sets where you still feel like you could do 1–2 more reps with solid form.
  • You can use drop sets by moving the pin down a few kilos at the end of a set to keep going with less rest, if your gym allows stacked drop sets.
  • If your elbows feel sensitive, shorten the range of motion slightly and slow the tempo instead of forcing full lockout or deep stretch.

Variations

  • Use a narrower or wider hand position if the machine allows, to find the most comfortable position for your elbows.
  • Do one arm at a time if your machine allows independent handles, using lighter weight to focus on each triceps separately.

Sets and reps

For triceps work, the seated dip machine is often used for 3–4 sets of about 8–15 reps, depending on the load. Many people place it in the middle or at the end of their workout to finish off their triceps.

Common questions

How much weight should I use on the seated dip machine?

Start with a weight that lets you complete all your reps with smooth movement, no swinging or flaring elbows. If you feel you could do 4–5 more reps, you can go a bit heavier; if you have to cheat right away, go lighter.

Where should I put my hands on the handles?

Place your hands where your wrists line up with your forearms without bending in or out. If there are multiple grip options, choose the one that keeps your elbows naturally close to your sides.

I feel sharp elbow pain on this machine. What should I do?

Stop the exercise and switch to another triceps movement that feels comfortable. Talk to a health professional about that pain before coming back to this machine.

Does the seated dip machine replace bodyweight dips?

It’s not exactly the same movement, but it lets you target your triceps from a seated, stable position with easily adjustable load. Many people use it as a more accessible alternative to full bodyweight dips.
