Dumbbell bench press on flat bench

The dumbbell bench press mainly trains your chest, with solid help from your shoulders and triceps. Dumbbells give you more freedom than a bar and demand more control. It’s a good option if you want to build your chest without always relying on a spotter.

How to do it

  1. 1. Set the bench flat. Lie on your back, feet planted on the floor, hips and upper back in contact with the bench.
  2. 2. Hold a dumbbell in each hand, palms facing forward. Start with the dumbbells over your chest, arms almost straight, wrists in line with your forearms.
  3. 3. Inhale and lower under control for 2–3 seconds, bringing the dumbbells down to the sides of your chest, elbows pointing down and slightly in.
  4. 4. Lower until you feel a good stretch in your chest, without bouncing off your torso and without letting your shoulders roll forward.
  5. 5. Exhale as you press the dumbbells back up, keeping your wrists stacked over your elbows and bringing the dumbbells together over your chest.
  6. 6. Keep a small bend in your elbows at the top, stabilize for a second, then start the next rep with the same controlled tempo.

Common mistakes

  • Lowering the dumbbells toward your neck

Instead : Line the dumbbells up with your chest, not your neck. Think about pointing your elbows slightly down instead of straight out to the sides.

  • Over-arching your lower back

Instead : Keep your hips on the bench and your feet firmly on the floor. A small natural curve is fine; a big arch like a bridge is not what you want here.

  • Letting your wrists bend back

Instead : Keep your wrists straight, stacking dumbbells, wrists, and elbows. If your wrists keep folding back, drop the weight and focus on your grip and alignment.

  • Bouncing off your chest

Instead : Stop the descent just before touching your torso. Control the way down for 2–3 seconds, pause briefly, then press back up instead of bouncing.

Coach tips

  • Before you start, gently squeeze your shoulder blades together on the bench to help your chest work more and keep your shoulders happier.
  • Use a controlled tempo: about 2–3 seconds down, 1–2 seconds up, with a short pause at the top to stabilize.
  • Match your breathing to the movement: inhale as you lower the dumbbells, exhale as you press them up.
  • If you’re new to this, start with lighter dumbbells so you can learn a smooth path before increasing the load.

Variations

  • Neutral-grip dumbbell bench press (palms facing each other) to reduce shoulder stress and bring the triceps a bit more into the push.
  • Slight incline dumbbell bench press on the adjustable bench to put more focus on the upper chest with a different feel for the shoulders.

Sets and reps

People often use the dumbbell bench press for 3–4 sets of 6–12 reps, depending on the weight and experience level. It usually works well early in a chest workout while you’re still fresh.

Common questions

Where should the dumbbells be at the bottom?

At the bottom, the dumbbells should be around chest level, not over your neck. Lower until you feel a good stretch in your chest with control, then press back up without bouncing.

What if I struggle to keep the dumbbells stable?

Start with lighter weights and focus on a steady path. You can also use a seated machine chest press or a regular chest press machine to practice the pressing pattern with more stability.

Should I touch the dumbbells together at the top?

You can bring them close together at the top, but you don’t need to bang them together. Bring them over your chest, stay in control, then lower them again under control.

What if I feel unusual discomfort in my shoulder?

Stop that set right away and rest. If the discomfort keeps coming back, talk to a professional before pushing this exercise, and use options like the machine chest press or pec deck meantime.
