Goblet squat with dumbbell

The goblet squat is a squat where you hold a single dumbbell against your chest. It mainly works your quadriceps and glutes, with a solid challenge for your core and adductors. It’s a simple, full lower‑body move that fits both beginners and experienced lifters in almost any gym.

How to do it

  1. 1. Grab a dumbbell by one end and hold it against your chest, elbows pointing down, feet slightly wider than hip‑width.
  2. 2. Brace your core, look straight ahead and keep your chest up, weight evenly spread through your feet.
  3. 3. Inhale and start sitting down by bending your knees and hips, like you’re lowering yourself between your heels.
  4. 4. Keep your heels on the floor, knees tracking over your toes, and your torso upright as you go down.
  5. 5. When your thighs are at least parallel to the floor (or at your comfortable depth), push hard through your heels and exhale as you stand up.
  6. 6. Come back to standing under control without snapping your knees straight, then go into the next rep with the same steady rhythm.

Common mistakes

  • Holding the dumbbell too far from the body

Instead : Keep the dumbbell glued to your chest the whole time. That helps with balance and reduces stress on your lower back.

  • Heels lifting off the floor

Instead : Move your feet a bit farther back or out and focus on driving the floor away with your heels. Only go as low as you can while keeping your heels down.

  • Rounding the back at the bottom

Instead : Slow down the descent, brace your core and stop your depth just before your lower back starts to round. Keep your chest up and your eyes forward.

  • Knees caving in

Instead : Actively press your knees slightly out so they line up with your toes. Drop the weight if you can’t keep that alignment.

Coach tips

  • Control the tempo: about 2 to 3 seconds to go down, a small pause at the bottom, then stand up with intent but without bouncing.
  • Match your breathing to the movement: inhale on the way down, exhale as you push the floor away to stand up.
  • If you feel off‑balance, adjust your stance width or turn your toes slightly out until the position feels solid.
  • Start with a light dumbbell to lock in your form, then build up the load gradually as the movement stays stable.

Variations

  • Goblet squat with a pause at the bottom to build control and stability.
  • Goblet squat with reduced range of motion if your mobility is limited, working to slowly gain depth over time.
  • Goblet squat with a slower lowering phase (3 to 4 seconds) to increase time under tension without adding weight.

Sets and reps

Goblet squats are often done for 3 to 4 sets of 8 to 15 reps, depending on the weight used and your level. They’re commonly used as a main lower‑body exercise or as an accessory after other squats or lunges.

Common questions

Is the goblet squat good for learning how to squat?

Yes, it’s often a solid starting point. Holding the dumbbell in front helps you keep your chest up and find a stable squat position before moving on to other squat variations.

My knees hurt when I goblet squat, what should I do?

Stop that set and talk to a health or training professional before continuing. You can also check that your knees follow the direction of your toes and your weight stays through the heels and mid‑foot.

Can I replace barbell back squats with goblet squats?

Depending on your goal, yes, it can be an alternative. You’ll usually use less weight with goblet squats, but they still work your legs and core well with minimal equipment.

How deep should I go on goblet squats?

Go as low as you can while keeping your heels down, torso controlled, and lower back stable. If your form starts to break down, stop just before that point and work there.
