Machine

Smith machine (with pull-up bar) at the gym

The Smith machine is the guided bar that slides on rails, often with a pull-up bar on top. You can use it for squats, presses, rows and pull-ups. It helps you keep a stable path and train in more control, especially when you work out on your own.

At all 76 gyms GoSet follows

Setup

  1. Place the bench or platform (if you use one) centred under the bar so your body lines up with the machine.
  2. Adjust the bar height for your exercise (squat, press, row, lunge, etc.) by lifting it out and re-racking it on the right hooks.
  3. Find the safety stops (if your machine has them) and set them to a height that lets you use the range you want without getting stuck.
  4. Load the bar with equal plates on each side and secure them with collars if your gym has them.
  5. Test the movement with no weight or very light weight to check bar height, range of motion and that the guided path feels okay for you.

How to do it

  1. Always set yourself up directly in the centre under the bar; the markings on the machine should be symmetrical around your body.
  2. To unrack the bar, grab it with a solid grip, push up slightly to lift it, then rotate it in the direction that frees it from the hooks.
  3. Keep your reps controlled through the whole range, no bouncing at the bottom and no dropping the bar.
  4. Breathe in during the easier phase of the rep and breathe out during the harder phase.
  5. At the end of your set, drive the bar up under control, rotate it to catch it on a set of hooks at the same height on both sides, and make sure it’s locked before you let go.
  6. To use the pull-up bar, get under the fixed bar at the top, grab it with your chosen grip and keep your body aligned as you pull yourself up and down.

Common mistakes

  • Standing off-centre under the bar

Instead : Before every set, line yourself up in the middle of the bar. Use the markings or knurling on the bar to place your hands or feet at the same distance from the centre.

  • Going lower than your mobility allows

Instead : Adjust your range and the safety height so you can move in control without forcing an uncomfortable position. Control matters more than depth at all costs.

  • Letting the machine do all the work

Instead : Even with a guided bar, keep your body engaged and stable. Think of a smooth bar path without jerking the bar or bouncing off the safeties.

  • Racking the bar poorly at the end of a set

Instead : Take a second to drive the bar up, rotate it fully so it rests on both hooks, then release your grip only when it feels solid on the rack.

Coach tips

  • For most movements, aim for a controlled 2 to 3 second lowering, a brief pause, then a stronger but still smooth push up.
  • Use the built-in pull-up bar for variety: overhand pull-ups, underhand chin-ups or neutral grip if your bar allows it.
  • If you’re learning a movement (Smith squat, lunge, press), start with light weight to find the stance and body position that fit the machine’s bar path.
  • The Smith is often free when other stations are busy, so keep it in mind for squats, lunges, presses or rows as a solid backup option.

Variations

  • Use different starting bar heights to change the range of motion (half squats, partial presses, pulls from different levels).
  • Change your pull-up grip width (close, medium, wider) to vary how the movement feels.
  • Do single-leg work like Smith split squats or reverse lunges to focus on one side at a time.

Sets and reps

You can use the Smith machine for a big part of your workout: often a few sets of 6 to 15 reps for bar movements, and shorter sets or near-max efforts for pull-ups.

Common questions

What exercises can I do on the Smith machine with pull-up bar?

On this machine you can do, among others: chin-up, pull-up, Smith bent-over row, Smith bench press, Smith incline press, Smith shoulder press, Smith squat, Smith front squat, Smith Romanian deadlift, Smith deadlift, Smith reverse lunge, Smith split squat, Smith standing calf raise, Smith machine hip thrust and Smith hanging leg raise.

Does the Smith bar weight count in the load?

Loading is done with plates on each side. To track progress, just count the plates per side as your reference. If you want consistency, use the same plate setup when you repeat a workout.

Is the Smith machine better or worse than free weights?

It’s different. The Smith gives you a guided path, which can help you learn movements, push closer to your limit and train alone. Free weights demand more control. You can use both in your training.

Can I do my whole workout on the Smith machine?

You can already cover a lot: squats, lunges, presses, rows, deadlift variations, hip thrusts, calf raises, pull-ups and hanging leg raises. If any movement bothers you, stop and talk to a professional before continuing.
